If you have stood at a register through a closing shift and felt your legs give out before your back did, only to feel your low back catch and twinge the moment you grab a subway handrail on the way home, you know the feeling. There was nothing heavy to lift that day, no obvious wrong move, and the only pattern you can find is that you were on your feet longer than usual. If this keeps happening, the problem may not be that your erector spinae is weak — it may be that the muscle holds up fine for a short stretch but cannot hold up over a long one. That is an endurance problem, not a strength problem.

If you have already raised the weight on a back extension machine or added plates to your deadlift and your back still gives out the same way during a long shift on your feet, that training may be building strength in a direction that does not touch the problem. The erector spinae produces short, powerful extension force, but it also has a second job: staying switched on at a low level, continuously, to keep your torso upright while you stand. Those are two different capacities that need to be trained differently. The routine below is not built to make the erector spinae stronger — it is built to make it last longer. The erector spinae is made up of three columns of muscle — iliocostalis, longissimus, and spinalis — running from the thoracic spine down through the lumbar spine to the pelvis. A back extension machine or a deadlift at the gym mostly trains the first job: short, strong extension force. What actually runs out during an eight-hour shift on your feet is the second job: holding a low level of force for a long time. If you never train that second capacity separately, adding more strength work will not fix the pattern of your back caving in the longer you stand.

The moment muscle fatigue turns into a collapsed posture

Watch erector spinae activity on electromyography (EMG) over a long stretch and you will see the frequency spectrum of the signal shift toward lower frequencies as the muscle starts to fatigue. This shift, called a decline in median frequency, means the muscle fibers need larger, slower signals to produce the same force — an objective marker that local muscle fatigue is setting in. The problem is that once this starts, the body unconsciously shifts posture to offload the work. As the erector spinae fatigues, the pelvis tends to drift back and the torso leans onto the ligaments and discs instead, a posture that shifts load from muscle onto passive structures — ligaments, discs, and facet joints. If you notice your pelvis, not your low back, drifting forward while you stand, or a sudden urge to lean on a wall, you have likely already crossed into this stage.

What the Sørensen test predicted — Biering-Sørensen (1984)

A cohort study by Biering-Sørensen at the University of Copenhagen, published in Spine in 1984, recorded a range of physical measurements in 928 members of the general population with no history of low back pain, then followed them for one year to see who developed a first episode. The isometric back extensor endurance test used in that study — now known as the Sørensen test, where a person lies face down with their upper body extended off the edge of a table and holds as long as possible — showed that men with shorter hold times at baseline had a markedly higher risk of a first episode of low back pain within a year, more clearly than any other physical measure taken. Based on this, the researchers identified isometric back extensor endurance as the single strongest predictor of a first episode of back pain among the measures they tested. The association held only for men, not for women in the same sample, and later replication studies in different populations have sometimes found weaker predictive power, so a single endurance time cannot be used to declare an individual's personal risk. Even so, this study remains the starting point that put endurance — as a capacity distinct from strength — at the center of low back pain prevention research.

What prolonged standing itself does — Gregory and Callaghan (2008)

An experimental study by Gregory and Callaghan at the University of Waterloo in Canada, published in Gait & Posture in 2008, had healthy participants with no history of low back pain stand statically for two hours while continuously recording erector spinae EMG and postural sway. Participants were split into a group whose pain score (VAS) rose above a set threshold during the trial and a group that showed little change throughout. The group that developed pain showed a faster decline in erector spinae median frequency — meaning faster local muscle fatigue — than the group that did not, and their postural sway patterns also changed more over time. This was a lab-based protocol lasting only a couple of hours with a modest sample size, so it cannot be assumed to fully represent the chronic exposure that builds up over weeks or months on a real job, and the design alone cannot establish a causal link between muscle fatigue and pain onset. Still, the fact that pain-free people diverged in pain outcomes based purely on how their erector spinae fatigued during just two hours of static standing supports the idea that standing time itself is a real load that tests erector spinae endurance.

Why this focuses on hold time, not repetitions

Taken together, these two studies point to the same core issue: the failure that happens from standing too long is not about the maximum force you can produce in a moment, but about how long you can sustain a low level of force. That capacity does not improve much from lifting heavy weight for a few reps — it responds more clearly to progressively increasing hold time at a low intensity, essentially using the Sørensen test itself as a training tool rather than only a measurement. That is why the four moves below focus on extending hold time at the same intensity rather than adding load, moving in order from a low-level standing alignment stage to a final stage of carrying real load while walking.

One more point worth noting: losing endurance does not necessarily mean the erector spinae itself has gotten thinner or been damaged. In many cases, muscle cross-sectional area and maximum strength stay within a normal range, while what actually breaks down after an episode of pain is the motor control pattern at the brain and spinal cord level that tells the muscle to stay switched on at low intensity for a long time. In that situation, retraining the control pattern by holding low-intensity contractions repeatedly for longer periods, as this routine does, connects more directly to reduced pain than adding muscle mass through strength training. In other words, the goal here is not to build bigger muscle — it is to restore the nervous system's ability to keep the muscle you already have switched on at a low level for as long as you need to stand.

All four moves should stay at the level of feeling the muscle slowly warm up rather than at the level of pain, and if the red flag for any move shows up, stop that move for the day. Start with only the first two moves for the first two weeks, and add the other two once your hold time has grown somewhat.

Before you start

None of the four moves need a separate warm-up, but marching in place or gently rolling your arms for about 30 seconds makes the isometric holds easier to settle into. Move 1. Standing Wall Alignment Hold

Starting position Stand with the back of your head, shoulder blades, and glutes lightly touching a wall, heels about 5 to 7cm away from it. Leave only a natural curve behind your low back — just enough room for a flat hand to barely slide through.

Movement steps 1) Relax your rib cage down slightly and imagine lengthening upward through the crown of your head, as if you were growing a little taller. 2) Find the middle point where the gap behind your low back neither widens further nor flattens out completely against the wall. 3) Holding that same alignment, step one pace away from the wall and carry the same feeling into free standing. 4) When the time is up, return to the wall and release.

Breathing Keep breathing at your normal rhythm without holding your breath, and check that your rib cage is not flaring up in a way that makes your breathing shallow.

Sets and frequency Hold 30 seconds x 4 reps, twice a day (right after arriving at work and again after lunch), every day of the week.

Common mistake and fix A common mistake is forcing an arch in the low back and pushing the belly forward, which actually tires the erector spinae faster. If the gap behind your low back gets noticeably thicker than a flat hand, gently tuck your pelvis back to close the gap.

Move 2. Modified Prone Extension Endurance Hold

Starting position Lie face down on a mat with a folded towel under your pelvis, positioned so your upper body extends slightly off the edge of the mat (if you do not have a table, a version supported partly by your arms works too). Rest both hands lightly by your temples.

Movement steps 1) Keeping your neck and back in one line, lift your upper body just slightly, enough to bring your torso to a low height nearly parallel with the floor. 2) Stop trying to go any higher and hold at that height. 3) When the time is up, lower slowly and release completely. 4) Rest at least 30 seconds before the next set.

Breathing Do not hold your breath while holding the position — keep short, shallow breaths going, and exhale fully as you lower.

Sets and frequency Hold 15 seconds x 3 reps, 4 days a week to start (weeks 1 to 2; see the progression table below).

Common mistake and fix The most common mistake is trying to lift as high as possible. The goal here is hold time at a low height, not height itself, so if tension builds up in your neck or shoulders, cut the height in half.

Red flag Stop that set if pressure builds up in the center of your low back or new numbness appears down a leg, and skip this move entirely for the day if it repeats.

Move 3. Standing Forward-Lean Workstation Hold

Starting position Stand in front of a table at roughly the height of a checkout counter or kitchen counter, bend your knees slightly, push your hips back a little, and lean your torso forward about 10 to 20 degrees. Carry the alignment from Move 1 into this angle.

Movement steps 1) Rest your hands lightly on the table, or mimic handling an item, while holding that angle. 2) Check in a nearby mirror or window reflection that your low back is neither rounding nor arching further. 3) Hold that angle for the set time. 4) When the time is up, stand fully upright and release completely.

Breathing Breathe naturally, as you would during normal work, while keeping a light tension in your lower abdomen throughout the hold.

Sets and frequency Hold 20 seconds x 5 reps, 4 to 5 days a week.

Common mistake and fix A common mistake is bending from the low back rather than the hips. Think of folding at the hip joint with your knees softly bent while sending your hips backward, which keeps the low back angle unchanged.

Red flag Reduce the angle or stop immediately if you feel sharp pain on one side or numbness down a leg while holding.

Starting position Hold a dumbbell or kettlebell in each hand at a weight you can manage (a 500ml to 1L water bottle in each hand works to start), shoulders relaxed down. Begin while maintaining the alignment from Move 1.

Movement steps 1) Start walking with a slightly narrower stride than usual. 2) Check that your low back is not swaying side to side or leaning forward as you walk. 3) Set the weights down once you have covered the set distance or time. 4) Rest fully before the next set.

Breathing Breathe naturally with your walking rhythm, holding your breath only briefly as you pick up the weights, then releasing it as you start walking.

Sets and frequency 20m there and back x 3 reps, 3 times a week (recommended to add starting in week 3).

Common mistake and fix A common mistake is letting the weight pull your torso to one side. If this happens, reduce the load and periodically check that both shoulders stay level while walking.

Floor surface and props

On a slippery store floor like marble or tile, your center of balance can wander during the workstation hold, so it helps to build the sensation on a non-slip mat first before moving to the actual floor. The modified prone extension is easier on the front of your pelvis on a mat or blanket than on a hard floor.

On days without any equipment

On days without dumbbells, two 500ml to 1L water bottles or a bag of groceries can substitute for the farmer's carry, and if you are working outdoors without a convenient wall, lightly resting your back against a door frame or a post lets you practice the same alignment sensation.

Practicing with a coworker or family member

If several people work standing shifts together at the same store or office, checking each other's posture noticeably improves the training effect. A move like the workstation hold, where it is hard to see your own angle, improves quickly once a coworker briefly confirms your low back angle is holding.
