A lot of people tell me their floor bridge has stopped doing much. Twelve reps used to leave the glutes burning, and now fifteen or twenty reps barely register. When that happens, the fix is not to grind out more reps, it is to add real load to the movement.
The hip thrust is a bridge variation where your upper back rests on a bench instead of the floor. The pattern is the same, but with your back elevated you get a much longer range of motion, and it becomes structurally easy to load the hips with a plate or a barbell. EMG comparisons under matched conditions have shown the hip thrust producing higher gluteus maximus activation than the back squat, largely because the hip thrust's movement path lines up with the end-range hip extension angle where the glutes work hardest.
This guide is written for people who have already mastered activation drills like clamshells or the floor bridge and now want to actually load the glutes and build strength. We walk through loading the hip thrust in order, from bodyweight on a bench, to bands, to a barbell, to a single-leg variation, along with how raising bench height extends your range of motion as you progress. If your hamstrings or low back still fire before your glutes during a basic bridge, our 4-stage floor bridge progression is a faster, safer place to start than this one.

Let's cover equipment first. At minimum you need a sturdy bench, sofa, or low step box roughly knee height. Later stages call for plates (two 5-10kg plates is plenty), a mini band, and eventually a barbell with a bar pad. The bar pad is close to non-negotiable — you are pressing a barbell across your hip bones, and without padding the bony discomfort will make you quit the set before your muscles are the limiting factor.
Choosing Bench Height
A bench that is too low shortens your range of motion and dulls the stimulus; one that is too high tips your torso back too far at the top and loads the low back. Start with a height where your knees sit around 90 degrees while seated, roughly 40 to 46cm, and once you are stable with barbell weight in Stage 3, move to a slightly higher bench to extend your range further. If you do not have a bench, a low sturdy sofa or the second step of a staircase can work — just load your weight onto it first to check it will not slide or wobble.
Where Your Back Sits on the Bench
The bottom edge of your shoulder blades should rest right at the edge of the bench. Sit too high (whole shoulder on the bench) and the lever arm shortens, reducing force output; sit too low (mid-back on the bench) and you will feel it catch at your neck and low back, with those muscles taking over from the glutes. When you are first setting up, sit on the floor with your back against the bench to find the position before placing your feet.
A Quick Self-Check
If any of the following applies to you today, hold off on this routine, especially the barbell work in Stage 3 and beyond, and check with a clinician first.
- You had back, pelvic, or hip surgery within the last three months and have not been cleared to return
- You have osteoporosis or a diagnosis of reduced bone density and are concerned about direct pressure on the hip bones
- Wrist or elbow pain makes gripping and bracing a barbell difficult
- You are pregnant and experience dizziness or shortness of breath while lying on your back
- You have uncontrolled high blood pressure and are concerned about breath-holding under load
If none of these apply, work through the four stages below in order. Sequencing matters here too. If you load a barbell before your bodyweight top position and pelvic alignment are locked in, that low-back compensation pattern gets baked in right along with the heavier weight.
When to Fit This In
The hip thrust tends to work better in the afternoon or evening, once the hips have loosened up, rather than right at wake-up when locking in the top position feels harder. On days you also squat or deadlift, you can either run Stage 1 lightly beforehand to wake the glutes up, or run Stage 2 lightly afterward as a finisher — both work. If you want to fit in a heavy barbell hip thrust session on the same day as another lift, place it earlier, before your nervous system fatigues, so you can actually handle the weight.
How This Differs From the Floor Bridge
A floor bridge keeps your whole back on the ground, which limits range of motion and makes it structurally hard to load beyond bodyweight. With the hip thrust, only your upper back rests on the bench, so your hips can drop lower at the bottom and rise higher at the top, and there is a natural shelf for loading weight across the hips. For the same reason, low-back compensation on a hip thrust turns into pain faster than it does on a floor bridge, so get in the habit of rechecking your bodyweight top position before adding any load.
Stage 1: Bodyweight Bench Hip Thrust

Starting Position
Sit on the floor in front of the bench and rest your upper back (bottom of the shoulder blades) against its edge. Bend your knees and plant your feet hip-width apart, with your heels just past your knees, roughly vertical under your shins. Rest your hands lightly on your hips or thighs.
Movement Sequence
1) Press through your feet and lift your hips. 2) Rise until knees, hips, and shoulders form a straight line, and stop there rather than arching further. 3) Squeeze your glutes at the top for one to two seconds. 4) Lower slowly until your hips drop below heel height (dropping lower than a floor bridge is expected and correct here).
Breathing
Exhale as you rise, inhale as you lower. Even at this bodyweight stage, avoid holding your breath — a breath-holding habit here carries straight through once you add load later.
Sets, Reps, and Frequency
Fifteen to twenty reps per set, three sets, four to five sessions a week. If you can complete twenty reps without meaningful glute fatigue, treat that as your signal to move on to Stage 2 rather than pushing rep counts even higher.
Common Mistakes and Fixes
The most common mistake is resting mid-back on the bench and bracing through the neck and shoulders instead. Recheck that the bottom of your shoulder blades sits right at the bench edge, and if your neck tenses up, tuck your chin slightly and look just above eye level. The second is placing your feet too far forward, opening the knee angle — your shins should be close to vertical at the top, so pull your feet in toward your body. The third is overarching the low back at the top and flaring the ribs forward; bracing your abs gently and keeping the ribs pulled down at the top fixes this.
Signals to Stop
If you feel sharp pain in your neck or shoulders during the movement, or numbness spreading down a leg, stop and lie flat. General glute fatigue is normal; sharp joint pain is not.

Starting Position
From the Stage 1 setup, either loop a mini band just above your knees, or rest a 5 to 10kg plate across your hip bones (the flat area just below your navel) and hold it in place with both hands. When placing a plate for the first time, load it while sitting upright against the bench, then lower into position.
Movement Sequence
1) Keep the plate steady with both hands and press through your feet to lift your hips. 2) If using a band, press your knees slightly outward against it rather than letting them cave in. 3) Hold the top position, knees-hips-shoulders in line, for one to two seconds. 4) Lower slowly.
Breathing
Exhale as you rise, inhale as you lower. Loaded breathing tends to get shallow, but keeping it deliberately full here builds the habit you will need once you move to a barbell.
Sets, Reps, and Frequency
Twelve to fifteen reps per set, three sets. Do not add weight mid-session — once you complete three sets of fifteen pain-free at a given weight, add 2.5 to 5kg the following session.
Common Mistakes and Fixes
The most common mistake is resting the plate off-center on the hips rather than dead center, which builds up an asymmetric load over reps and tends to fatigue the weaker side of the low back first. Check before every set that the plate sits an equal distance from each hip bone. The second is pulling the plate toward the belly with your hands, which shifts it up toward the head instead of keeping it over the hips — press down to hold it steady without pulling it inward.
Signals to Stop
If the skin or bone directly under the plate is too uncomfortable, add a thin towel or mat underneath, and if that does not help, switch to band-only work for that session. If you feel a new sharp pain in the groin or low back, stop immediately and return to Stage 1.
If Loading the Plate Alone Is Hard
As the plate gets heavier, lifting it into position over your hips while seated gets awkward on its own. It helps to rest the plate across your thighs first, lower your back onto the bench, and then slide the plate up toward your hips with your hands rather than lifting it into place. Splitting the load across two smaller plates, one on each side, is another option, but check that both plates weigh exactly the same to avoid an asymmetric load.

Starting Position
Fit a bar pad on the barbell, sit on the floor in front of the bench, and roll the bar over your legs until it sits directly over your hips (the flat bony area below your navel). Then set your upper back against the bench edge and set your feet as in Stage 1. Start with an empty bar (20kg), or a 15kg bar if you have a smaller frame.
Movement Sequence
1) Press the bar down against your hips with both hands and press through your feet to lift your hips. 2) Stop when knees, hips, and shoulders line up. 3) Hold one to two seconds at the top, keeping your ribs pulled down and abs braced. 4) Lower slowly, letting the bar settle back over your hips under control.
Breathing
Once real load is on the bar, a brief Valsalva breath (inhale and brace against the pressure rather than breathing through the rep) can actually protect your low back better than continuous breathing. Keep the held breath only through the short rising phase, then breathe again at the top squeeze and on the way down. If you have uncontrolled high blood pressure, skip this and stick with exhaling on the way up, inhaling on the way down.
Sets, Reps, and Frequency
Eight to ten reps per set, three sets. Add weight once a week, only after hitting the same rep target with clean form — 2.5 to 5kg at a time. Adding weight every session makes it easy to miss the point where your form starts to break down.
Common Mistakes and Fixes
The most common mistake is letting the bar drift toward the belly instead of staying centered over the hips, forcing the wrists into an awkward bent position — press with your full palms rather than your wrists, and bend your elbows slightly to seat the bar securely. The second is overarching the low back at the top and flaring the ribs, which becomes more obvious as weight increases — checking your side profile in a mirror at the top of each set helps catch this. The third is driving through the toes instead of the heels, which lets the quads take over before the glutes; think about driving your heels through the floor to shift the load back to the glutes.
Signals to Stop
If hip-bone pain persists even with the bar pad, if you feel sharp wrist pain, or if a new stabbing pain appears on one side of your low back at the top, drop the load back to the plate or band stage for that session. As weight increases, the temptation to push through pain signals for a few more reps grows — at this stage, stopping the moment pain shows up is what protects your next session's progress.
Do I Need a Belt?
A lifting belt is not required, but it becomes useful once you are moving weight close to your own bodyweight. A belt does not brace your low back for you — it gives you something to press your abs against so you have a clearer reference point for bracing intra-abdominal pressure. Wearing a belt does not let you skip learning to brace in the first place, so build that sense of bracing at bodyweight and light loads before adding a belt.
No Bar Pad?
Folding a towel several times over the bar works as a stopgap, but it tends to slip as weight increases, which reduces stability. Once you have reached this stage, a proper bar pad is worth the small investment for both injury prevention and training efficiency.

Starting Position
Without a barbell, or with only a very light plate, set up as in Stage 3 with your back on the bench, then extend and slightly raise one leg. Only the opposite foot stays planted on the floor. Because only one leg is supporting you, the load on the working hip is far greater than it is with two feet down, even at the same bodyweight.
Movement Sequence
1) Press through the planted foot and lift your hips. 2) Keep the raised leg extended and level with the other thigh. 3) Hold for one to two seconds, checking that your pelvis stays square and does not rotate. 4) Lower slowly. Finish all reps on one side before switching.
Breathing
Exhale on the way up, inhale on the way down. It is tempting to hold your breath while chasing balance, but that tends to make the torso wobble more, so keep the rhythm steady.
Sets, Reps, and Frequency
Six to eight reps per side, two to three sets. Do not stack this on the same day as a heavy Stage 3 session — alternating barbell days and single-leg days works better for recovery.
Common Mistakes and Fixes
The most common mistake is letting the pelvis open toward the non-supporting side as the torso rotates slightly — cueing your belly button to stay pointed at the ceiling resets alignment. The second is sliding on the bench; push it against a wall or add a non-slip mat under your back to keep it in place.
Signals to Stop
If you feel a sharp pain deep in the hip or low back on the supporting side, or cannot control pelvic rotation no matter how hard you cue it, drop back to a light Stage 3 barbell session for the day.
Want More of a Challenge?
Once this feels comfortable and pain-free, try holding the top position for three to five seconds, or add a light plate across your hips. By this point you are often already moving 1 to 1.5 times your bodyweight on the barbell hip thrust, so it is reasonable to keep the single-leg version focused on left-right balance and pelvic control rather than treating it as your main strength driver.

How fast you add load should depend on pain response and your ability to hold the top position, not the calendar. Contreras, Vigotsky, Schoenfeld, Beardsley, and Cronin's 2015 EMG study in the Journal of Applied Biomechanics compared the back squat and barbell hip thrust in trained adults and found gluteus maximus activation near the top of the movement was noticeably higher during the hip thrust. The limitation is that this was a single-session lab comparison of EMG signals, so whether that translates into greater strength or hypertrophy over weeks of training requires separate confirmation.
There is also a training study with a duration to it. A 2017 six-week study by Contreras and colleagues in the Journal of Strength and Conditioning Research assigned roughly 24 adolescent male athletes to a hip thrust group or a front squat group, and the hip thrust group showed greater gains in isometric hip extension strength. Sprint times, however, did not differ meaningfully between the two groups, and because the sample was limited to adolescent male athletes, applying the results directly to general adult or female populations calls for caution. The chart below draws on both studies as a general progression guide; it is normal to need extra days or even extra weeks at any stage depending on your own response.

Do not increase load or advance a stage just because the calendar says it is time if you have not met the criteria above. Adding weight while your top-position posture is still breaking down just locks the low-back compensation pattern in more firmly.
What's a Reasonable Target Load Relative to Bodyweight?
A bodyweight-relative target is more practical than chasing an absolute number. Adults with some resistance training background often work up to roughly their own bodyweight on the bar over several months, and with more training history, working up toward around 1.5 times bodyweight is not unusual. That said, this varies enormously between individuals and is not a benchmark you need to hit — holding the top position pain-free on every set always takes priority over the number on the bar. Logging your load relative to bodyweight also makes it easier to compare progress objectively a few months down the line.

If low-back pain keeps showing up more than three weeks into the barbell stage, check three things. First, is your weight jumping too fast (often solved by dropping 2.5kg and consolidating for a few more days)? Second, is your rib cage still flaring at the top? Third, does the bench height or bar position simply not fit your build? If the last one applies, work on pelvic stability with our gluteus medius strengthening routine before coming back to this progression. If pain persists after that, a hands-on form check from a physical therapist or trainer is the more efficient next step.

- You are in later pregnancy and lying on your back for any length of time causes dizziness (check with your OB-GYN first)

Can I Combine This With Other Lower-Body Training?
The hip thrust is not mutually exclusive with squats or deadlifts, but stacking a heavy squat session and a heavy hip thrust session on the same day tends to fatigue the low back and hip flexors first, making it harder to actually target the glutes. On squat or deadlift days, keep the hip thrust light as a finisher, and reserve your heavier hip thrust loading for a separate session so you can actually track progress.
