Going by feel alone, it's hard to tell whether you're improving, staying the same, or actually getting worse.

This piece covers the knee-to-wall test, a way to check ankle flexibility with an actual cm number instead of a guess. Either run a tape measure along the floor from the wall, or cut tape into markers every 5cm and stick them to the floor like a ruler. Pre-marking the floor once saves you from re-positioning a tape measure every single time, which matters a lot when you're measuring yourself.

Here's the test position. Face the wall and place one foot with the toes 10cm from the wall. Step the other leg back into a lunge stance and place both hands on the wall for balance. Keeping your heel flat on the floor, slowly bend the front knee forward toward the wall. If your knee reaches the wall without your heel lifting, move your toes 1 to 2cm further from the wall and repeat. Keep repeating this until you find the farthest point where your knee can just touch the wall the instant before your heel would lift, and record that toe-to-wall distance.

There are three mistakes people commonly make testing alone. First, not noticing your own heel lifting slightly. Stretching both legs for the exact same sets and duration tends to leave the existing gap unchanged, or even lets the longer side keep gaining while the gap widens. Giving the tighter side more volume, and treating the longer side as maintenance only, is the core idea behind this routine.

Routine 1, Loaded Knee-to-Wall Stretch for the Tighter Side

Start position Place the tighter-side foot in front of the wall, with the toes 1 to 2cm closer to the wall than your measured test distance. Keep the heel flat on the floor and bend the other knee slightly behind you.

Movement 1) Keeping the heel flat, slowly drive the knee forward toward the wall. 2) Push in until you feel a stretching pull at the front of the ankle, or until the knee touches the wall. 3) Hold for 2 to 3 seconds, then slowly return to the start. 4) Repeat.

Breathing Exhale as you drive the knee forward; pause briefly at the deepest point, then inhale as you return.

Sets, reps, frequency Tighter side: 12 reps for 3 sets, twice a day, morning and evening. Longer side: the same movement for 8 reps, 1 set, about 3 times a week, just enough to hold onto its current range.

Common mistakes and fixes A common mistake is focusing entirely on the tighter side and neglecting the longer side completely; going long stretches without any stimulus on that side can let it stiffen up in turn and let the gap reopen, so keep the minimal maintenance sets in place. Letting the knee drift inward as it reaches the wall is another common error; only count progress made while the knee stays tracking over the second toe.

Breathing Once you're in position, breathe comfortably through your nose for the full hold.

Sets, reps, frequency Tighter side: 45 seconds for 3 sets. Longer side: 30 seconds for 2 sets. Both sides, 5 to 6 times a week.

Common mistakes and fixes Stretching with the back knee straight mostly targets the gastrocnemius and barely touches the soleus you actually need here; consciously bend the back knee further to correct this.

Stop if you notice A pressing pain directly in the Achilles tendon itself, or new stiffness that wasn't there before. Stop and monitor for a few days if either shows up.

Warming up for a minute or two before the routine, rolling your ankle a few times or marching in place, makes both movements go in more comfortably without unnecessary tightness. Pushing in deep from a cold start can feel like pain even at the same intensity, so it's worth not skipping this short warm-up. This routine also only means much when it's tied to the logging schedule covered earlier. If you keep up the routine diligently but skip re-measuring, you lose any basis for knowing whether it's actually working or whether you need to increase the intensity, so put the routine schedule and the re-measurement dates on the same calendar or notes app.

Both routines together only take about 5 to 7 minutes a day, so they fit into a busy morning or a short window before bed without much trouble. If fitting in both a morning and an evening session feels like too much the first week or two, sticking with just the evening session consistently beats doing it twice every other day and then letting it fizzle out. Staying consistent with the log and the routine, even at a slower pace, matters more for your four-week result than hitting a perfect frequency.

If these signs keep coming back even after a day or two of rest, get it checked out rather than pushing through on your own.

Near-infrared LED is not a substitute for this self-check or correction routine, and it's not a medical device that directly treats a joint limitation; think of it as a wellness tool that supports muscle relaxation and recovery around the routine. Don't shine it directly into your eyes, and check with your doctor first if you're taking a photosensitizing medication. As a rule, don't apply it directly to broken skin or an area with reduced sensation. For a narrow area like the ankle, many people use it 5 to 30cm from the skin, for 10 to 15 minutes at a time, 3 to 5 times a week, though the right duration can vary with skin condition and individual differences.

One more thing worth knowing: the day after a hard leg workout, your knee-to-wall number can come in shorter than usual simply from muscle soreness, not because your ankle mobility suddenly got worse.
