Side shuffle and stick, 10 per side With knees slightly bent, shuffle 3–4 quick steps to one side, then stop completely on the last step and hold for 2 seconds. Repeat 10 times each direction.

Split-step bounce, 30 seconds Stand with feet shoulder-width apart and bounce lightly in place, bending your knees slightly to absorb each landing. This builds the feel of landing in rhythm with an opponent's swing timing.

Dynamic wrist and forearm stretch Extend your arm forward and draw big circles with your wrist, 10 reps, then alternate pressing the back and palm of one hand with the other, 10 reps each.

Band shoulder external rotation, 15 reps Keep your elbow tucked against your side, hold a mini band, and rotate your forearm outward for 15 reps. No band? Trace the same motion empty-handed 15 times.

Calf raises and ankle pops, 15 reps Stand on both feet and raise and lower your heels repeatedly, finishing the last 5 reps with a light hop to wake up the whole ankle.

After these five, your calves, shoulders, and wrists should feel noticeably warmer. Static stretching — holding a single position for a long time while muscles are still cold — is not recommended at this point. Save static stretching for after you have finished all your games, since it will not blunt your ability to produce force quickly the way it can when done cold.

Movement steps (1) Take two big lateral steps in one direction. (2) On the last step, pull the trailing leg slightly back and bend your knees and hips to come to a complete stop. (3) Hold the stopped position for 2 seconds, then repeat the same movement in the opposite direction.

Breathing Breathe naturally while moving, then exhale sharply and brace your core the instant you stop.

Sets and frequency 8 reps per side x 3 sets, 4–5 times a week.

Common mistake fix The knee caving inward at the stop is the most common error; feeling like you are pressing through the outer edge of your foot as you stop fixes it. If your upper body pitches forward, cut your step distance in half and slow the movement down first.

Stop signal Stop immediately if you feel sharp pain in the ankle or knee at the stop, or if the knee repeatedly gives way after landing, and check the contraindications section below.

Routine 2, Split-Step Reaction Hop

Starting position Stand with feet shoulder-width apart, knees slightly bent, in an athletic ready position.

Movement steps (1) Hop lightly in place. (2) The instant you land, react immediately with one step in whatever direction a partner or coach calls out (or a pre-set left/right/forward signal). Training alone, a phone timer's vibration or a random sound cue from an app works just as well. (3) Return to the ready position after reacting.

Breathing Inhale as you hop, exhale sharply as you plant the reaction step.

Sets and frequency 10 reps x 3 sets, 3–4 times a week.

Common mistake fix Reacting late and scrambling with an oversized stride is common; start with a predictable pattern (left-right-left-right) to nail the timing itself first, then switch to random cues once that feels natural.

Stop signal Stop if your ankle repeatedly feels like it is about to roll on landing, or if knee discomfort crosses over into actual pain.

Routine 3, Wrist-Neutral Band Forehand/Backhand Press-Out

Starting position Anchor one end of a mini band to a doorknob or fixed object and hold the other end as if gripping a paddle. Keep your elbow lightly tucked against your side and your wrist locked in a straight, neutral position.

Movement steps (1) Keeping the wrist fixed, press the band forward using your elbow and shoulder. (2) Check that the wrist has not bent, and hold the fully extended position for 1 second. (3) Return slowly to the start. Turn your body around for the backhand direction and repeat the same way.

Breathing Exhale as you press out, inhale as you return.

Sets and frequency 12 reps each for forehand and backhand x 3 sets, 4–5 times a week.

Common mistake fix Cocking the wrist back and then snapping it forward to add power is a common error — and it is exactly the pattern that causes wrist injuries in an actual game. Even if that means lowering the band resistance, prioritize keeping the wrist in a straight line from start to finish.

Stop signal If you feel a sharp twinge on the inside of the wrist or the outside of the elbow, lower the band resistance, and stop and check the contraindications section below if the pain persists.

Routine 4, Band External Rotation Deceleration Control

Starting position Anchor a mini band slightly above eye level on a doorknob or similar fixture and reach your arm up to grab it, recreating the arm position right after finishing a smash or serve.

Movement steps (1) Feeling the band's resistance, slowly pull your arm down and to the side of your body. Think of it as tracing the exact path your arm follows as it decelerates after a smash. (2) Keep your shoulder blade pulled down so your shoulder does not hike up toward your ear. (3) Pull for 3 seconds, then return slowly to the start over 2 seconds.

Breathing Exhale as you pull, inhale as you return.

Sets and frequency 12 reps x 3 sets, 3 times a week.

Common mistake fix Pulling with a straight elbow and shoulder strength alone lets the deltoid take over from the rotator cuff. Bend the elbow slightly and consciously feel the muscles at the back of the shoulder engaging as you pull.

Stop signal If you feel catching in the front or top of the shoulder, or pain that only shows up at a specific angle when raising your arm, stop and have a professional check for rotator cuff involvement.

Not hitting the check-in criteria does not mean you cannot move on to the next week. But raising the intensity before your joints are ready simply adds a new load on top of one they have not adapted to yet, so it is safer to repeat that week's routine for another day or two before moving on. Conversely, if you clear the criteria easily in week one, there is no harm in starting Routines 2 and 4 early.

Even if pain or a feeling of instability seems to improve with the exercises, remember that this does not mean the underlying damage itself has healed. See an orthopedic surgeon or sports medicine specialist before starting the routine if any of the following applies to you.

  • It has been less than 2 weeks since an ankle sprain, or swelling is still present
  • You have been diagnosed with Achilles tendinopathy, or you have a history of Achilles rupture and rehab is not yet complete
