The wall slide has you standing with your forearms against a wall, sliding up and down while maintaining steady pressure into it. Your legs carry your bodyweight, and the serratus anterior's only job is to keep the pressure of the forearm against the wall consistent. The load itself is modest, which makes it a good starting point for learning the feel of switching the serratus anterior on, but it gives you no way to confirm whether the muscle holds up once real bodyweight is involved.

The scapular push-up is a completely different demand. Your hands and knees, or hands and toes, are on the floor, your full body weight sits directly on the shoulder blades, and with the elbows locked straight, only the shoulder blades move forward and back. Because the arms aren't involved at all, there's almost no room for the triceps or chest muscles to take over, and whether the serratus anterior can actually handle real bodyweight as load becomes immediately obvious. Stage 1, Quadruped Scapular Push-Up: Locking the Elbows and Moving the Shoulder Blades Alone

This stage locks in the correct pattern in the position that carries the least bodyweight. Supporting yourself on hands and knees puts less weight through the upper body than a plank, which makes it a good place to first learn how the serratus anterior responds to load.

1. Starting Position

Place your hands directly under your shoulders and knees directly under your hips in a quadruped position. Fully extend and lock your elbows. Keep your lower back in a natural curve, and brace your core gently so the torso doesn't sag.

Full-body weight now sits on the shoulder blades, so the perceived intensity jumps noticeably from Stage 1.

Place your hands directly under your shoulders and support yourself on your toes in a plank. Keep a straight line from head to heels, and fully extend and lock the elbows. Have someone check from the side that your hips aren't piking up or sagging down.

2. Movement Steps

  1. The same as Stage 1: pull the shoulder blades together behind you, letting the chest sink toward the floor. Keep the entire body rigid in its straight line while only the space between the shoulder blades moves.
  2. Then push the shoulder blades forward as far as they'll go, rounding the upper back upward. Your full bodyweight now settles directly onto the serratus anterior at this instant.
  3. Hold at the furthest point for 2 seconds, then return slowly. Since you're holding the plank for a longer stretch, watch that the core doesn't fatigue first and let the position collapse.

3. Breathing Timing

The same rhythm as Stage 1: inhale as the blades draw together, exhale on the push. A plank makes it easy to hold your breath, so stay deliberate about keeping the breath moving between reps.

At any stage, if the elbows keep bending or the body line keeps breaking down in the first set after moving up, it's safer to hold at the previous stage a few more days rather than following the table's pace. When to Skip This Program

  • Acute wrist injury or an acute flare of carpal tunnel syndrome: most of your bodyweight rests on the wrists in this position. If wrist pain is present, hold off even on alternatives like fists or push-up handles until the pain settles.
  • Acute shoulder inflammation or acute rotator cuff tear: the growing bodyweight load in Stages 2 and 3 especially can aggravate an inflamed area. Hold off on the full program and prioritize recovery if pain is triggered.
  • Recent AC joint injury or sprain: this large shoulder-blade movement readily loads that joint. If the injury hasn't healed, keep Stage 1 at low intensity only and skip Stages 2 and 3.

Fitting It Into Your Routine: Where to Place It

Because the scapular push-up loads real bodyweight, it works best while you can still control the pattern precisely, before you're fully fatigued. Where you place it in your day changes how much benefit you feel.

  • Right before real push-ups or bench press: slot Stage 1 or Stage 2 in as a warm-up set before upper-body pushing work, so the serratus anterior is already switched on heading into the main lift, cutting down on that winging at the top of the range.
  • Pair it with core work: the plank scapular push-up also demands core control, so grouping it in the same session as dead bugs or side planks makes efficient use of your training time.
  • Save the unilateral stage for good days: Stage 3 combines bodyweight load with balance demands, making it a high-skill movement - place it early to mid-session, while your nervous system is fresh, rather than near the end.

Recovery After Training: Near-Infrared Care for Rib-Side Soreness

The scapular push-up, especially the plank and unilateral stages, stimulates the serratus anterior and rib-side muscles in ways they aren't used to by loading real bodyweight. It's common for the first 1-2 weeks to leave a muscle-soreness-like ache around the rib cage and the inner border of the shoulder blade. This isn't a sign your posture is getting worse - in most cases it's simply a normal adaptation response as a muscle learns to grip under new load for the first time.

After a session, holding a near-infrared light 5-10cm from the rib-side and inner shoulder blade area for 10-15 minutes can serve as a recovery routine to ease that soreness.
