Even if you never skip your nightly wall stretch, pressing your heel down and holding for 30 seconds, that stiff pull just above your Achilles tendon when you take your first step out of bed the next morning often refuses to go away.

The reason is fairly simple. A wall stretch is a static hold with only partial body weight on the leg, and while it clearly lengthens the fascia, it doesn't reproduce the rhythmic bend-and-extend motion your ankle actually goes through while running. A downward dog, on the other hand, loads your full body weight through your hands and feet while lifting your hips high to lengthen the entire calf, and when you add alternating heel presses on top of that, you work the gastrocnemius, soleus, and the tissue around the Achilles tendon in a way that's much closer to the actual mechanics of running than a static hold.

Running downhill or landing with an extended stride to brake increases the eccentric load, the load that occurs while the muscle is lengthening and producing force at the same time, and when that load repeats often enough, it builds up small amounts of damage in the muscle fibers and the connective tissue around the Achilles tendon. Common mistakes and fixes Pulsing through too large a range and bouncing is common, but that tends to trigger a reflexive muscle contraction and reduces the release rather than helping it. Keep the range within 1-2cm and take it slower, about once per second. Some people push so hard to straighten the knee that the heel keeps lifting off; in this drill, getting the heel down is the priority, so it's fine to keep the knees slightly bent throughout.

How to track progress To see left-right differences objectively, time how long you can hold on one leg at the same day each week. It's normal for one side to struggle even at 3 seconds at first; treat that gap not as a problem but as a signal for which side needs more attention. If the gap hasn't narrowed at all after two weeks, add one more set on the shorter side.

Common mistakes and fixes The lower back sagging while moving into the plank is common. Lightly engage the abs and glutes and keep the whole body rigid like a single plank; if it's too hard, it's fine to shorten the plank hold to just one second. Some people also rush the hips up too fast when returning to downward dog and use momentum; pushing back up slowly with core and shoulder strength instead of momentum puts less strain on the joints.

Repeat the same three-week program once more, this time extending the hold time in Drill 3 by a second or adding one more set. You can also line this up with your training schedule. On easy jog days, keep Drills 1-2 as a short warm-up; on harder days like hills or intervals, use Drills 1-2 in the warm-up and carry through to Drill 4 in the cooldown. Filming your downward dog from the side at the same angle each week on your phone can also help track progress objectively. Comparing photos of how close the heels get to the floor or how straight the spine stays often reveals changes over a one- to two-week window that are hard to notice day to day in a mirror. There's no need to measure exact angles; a few photos are enough to confirm you're heading in the right direction.

It's built on the assumption of stiffness without pain, and it doesn't substitute for a diagnosis of an acute injury. See an orthopedist or physical therapist first if any of the following apply.

  • A sudden snapping sensation in the Achilles tendon along with difficulty standing on your toes (possible Achilles rupture)
  • An acute calf muscle tear with visible bruising or swelling, especially within 2 weeks of the injury
  • A wrist fracture, carpal tunnel syndrome, or any condition where bearing weight through the hands is restricted
  • A rotator cuff tear or the early stage of rehab after recent shoulder surgery
  • Later in pregnancy, if positions involving intra-abdominal pressure or a significantly shifted pelvis feel uncomfortable
